30 DAY CARDIO CHALLANGE

STAIRMASTER EDITION

Thirty days. One machine. One plan. The goal here is simple: build your wind, stay consistent, and make cardio something you actually do instead of something you keep meaning to start.

Nobody's asking you to run yourself into the ground. Just show up, put in real work, and leave a little better than you came. Feed it with nutrition that matches your goals and let consistency handle the rest. It always outlasts extremes.

Want a plan that actually fits your life? Book a free cardio consult and let's build something around your goals, not somebody else's.

The approach

Start Here

Read this once and don't overthink it.

This isn't a go-as-hard-as-you-can-for-30-days plan. It's a consistency challenge built on StairMaster sessions, recovery walks, and most important, a calorie deficit. The levels are a guide, not a test. If the machine feels heavier than usual or your legs are cooked from training, drop the level and keep the habit. The habit is the whole point.

How to Use This Challenge

Every day has one session. Hit the time first, then set your StairMaster level so your form stays clean and your breathing stays steady. Aim for a heart rate around 135 to 145. The challenge builds through added time, small level bumps, and a few interval days, but the recovery walks are there for a reason. Don't skip them. That's where the work sticks.

StairMaster levels

The listed levels are starting points. If your posture slips or you need to lean on the rails, drop one or two levels.

Control your climb

Stand tall, keep your steps smooth, and use the handles for balance instead of holding up your bodyweight.

Effort check

Easy = talk comfortably. Strong = short sentences. Hard intervals = brief and controlled.

The 400-600 Calorie-Deficit Piece

Cardio helps, but you can't out-step a plate. Nutrition is the driver and cardio is the support. Pair these sessions with an average daily deficit of about 400 to 600 calories if that's the right range for you. No challenge, no plan, no transformation works without one. That's not opinion, that's just math.

Nutrition

Nutrition Anchors

A plan you can keep shouldn't feel like a second job.

Days 1–7

WEEK 1 — Make It Easy to Start

The first week is about learning the rhythm. You are building a habit, not proving anything to anyone.

  1. 01StairMaster

    20 min. 5 min L3-4; 10 min L5-6; 3 min L7; 2 min L2-3 to cool down.

The win is showing up. Keep it easy enough to finish feeling capable.

  2. 02StairMaster

20 min. 4 min at Level 3-4; 10 min at Level 5-6; 3 min at Level 7; 3 min at Level 2-3 to cool down.

Stand tall, do not hang on the rails, and let your legs do the work.

  3. 03StairMaster

    25 min hill ladder. 5 min L3; 5 min L5; 6 min L6; 4 min L7; 5 min L2-3.

Breathe. The goal is not to prove anything on Day 3.

  4. 04StairMaster

    22 min steady climb. 4 min L3-4; 5 min L5; 5 min L6; 4 min L5; 4 min L2-3.

A steady session counts. Not every workout needs a dramatic finish.

  5. 05StairMaster

    25 min. 5 min L3-4; then 5 rounds of 1 min L8 + 2 min L5; 5 min L2-3.

Short pushes, plenty of reset. Finish tired, not wrecked.

  6. 06StairMaster

    25 min ladder. 4 min L3-4; 4 min L5; 4 min L6; 4 min L7; 3 min L6; 3 min L5; 3 min L2-3.

Try no-phone mode for the harder blocks. Twenty-five focused minutes goes fast.

  7. 07Recovery walk

20 min at 2-4% / a comfortable pace, or take a flat outdoor walk. Add 5 minutes of lower-body mobility if it feels good.

Recovery is part of the plan, not proof you are slacking.

Days 8–14

WEEK 2 — Build Your Base

A little more time, a little more structure, and still very doable. Do not chase a calorie-burn number; chase the completed session.

  1. 08StairMaster

    25 min. 5 min L3-4; 15 min L6-7; 3 min L8; 2 min L2-3.

You are building stamina now. Find a level you can actually hold.

  2. 09StairMaster

    28 min. 5 min L3-4; 18 min L6-7; 3 min L5; 2 min L2-3.

This is your podcast-and-get-it-done day. Consistency over intensity.

  3. 10StairMaster

    25 min intervals. 5 min L3-4; then 6 rounds of 1 min L9 + 2 min L5; 2 min L2-3.

Hard intervals should feel hard. The reset minutes are part of the workout.

  4. 11StairMaster

    30 min rolling climb. 5 min L3; 5 min L5; 5 min L6; 5 min L7; 3 min L6; 3 min L5; 4 min L2-3.

Control the pace before you raise the level. One step at a time.

  5. 12StairMaster

    28 min climb. 5 min L3-4; 4 min L5; 4 min L6; 4 min L7; 4 min L8; 4 min L6; 3 min L2-3.

You can adjust one level down and still complete the mission.

  6. 13StairMaster

    30 min ladder. 5 min L3; 3 min each at L5, L6, L7, L8, L7, L6 and L5; 4 min L2-3.

Smooth steps beat gripping the rails.

  7. 14Recovery walk

20-25 min at 2-4% / a conversational pace. If your legs are heavy, choose the lower end.

Two weeks in. You do not need to feel perfect to keep your word to yourself.

Days 15–21

WEEK 3 — Get Comfortable Being Challenged

You are ready for longer climbs and intentional intervals. The hard blocks are short. The confidence lasts longer.

  1. 15StairMaster

    30 min cadence climb. 5 min L3-4; 5 min L6; 4 min L7; 4 min L8; 4 min L7; 4 min L6; 4 min L2-3.

You are not starting over every Monday. You are already in motion.

  2. 16StairMaster

    30 min. 5 min L3-4; then 5 rounds of 2 min L8 + 2 min L5; 5 min L2-3.

Think strong and steady, not red-faced survival.

  3. 17StairMaster

    30 min 2-to-1 intervals. 5 min L3-4; then 7 rounds of 2 min L9 + 1 min L5; 4 min L2-3.

Take the handles only if you genuinely need balance.

  4. 18StairMaster

    35 min cruise. 5 min L3-4; 25 min L6-7; 5 min L2-3.

Long enough to matter, realistic enough to repeat.

  5. 19StairMaster

    32 min climb. 5 min L3-4; 5 min L5; 5 min L6; 5 min L7; 3 min L8; 3 min L9; 3 min L6; 3 min L2-3.

If your form gets messy, reduce the level. Quality reps are still reps.

  6. 20StairMaster

    30 min pyramid. 5 min L3; 4 min each at L6, L7, L8, L7 and L6; 5 min L2-3.

Today is about the climb, not chasing a number.

  7. 21Recovery walk

20-30 min very easy at 2-4%, or choose a flat walk. Stretch calves, hips, and quads for 5 minutes afterward.

Your body is giving feedback, not excuses. Pay attention to it.

Days 22–28

WEEK 4 — Finish With Control

This is the strongest week, not the most reckless one. Keep your form, take recovery days, and finish with enough left to continue next month.

  1. 22StairMaster

    35 min steady climb. 5 min L3-4; 5 min L5; 5 min L6; 10 min L7; 5 min L8; 5 min L2-3.

Settle in and show yourself you can stay.

  2. 23StairMaster

    35 min. 5 min L3-4; 10 min L6; 10 min L7; 5 min L6; 5 min L2-3.

It is okay to lower the level when your form needs it.

  3. 24StairMaster

    30 min pyramid. 5 min L3-4; 3 min each at L5, L6, L7, L8, L9, L8, and L7; 2 min L5; 2 min L2-3.

    One block at a time.

  4. 25StairMaster

    35 min intervals. 5 min L3-4; then 8 rounds of 1 min L9 + 2 min L6; 6 min L2-3.

Take the recovery minutes seriously and keep moving.

  5. 26StairMaster

    35 min confidence climb. 5 min L3-4; 5 min L6; 5 min L7; 5 min L8; 3 min L10; 5 min L8; 4 min L6; 3 min L2-3.

Choose a challenging level you can control.

  6. 27StairMaster

    40 min endurance climb. 5 min L3-4; 10 min L6; 10 min L7; 5 min L8; 5 min L6; 5 min L2-3.

Fuel, hydrate, and take your time.

  7. 28Recovery walk

20-30 min easy at 2-4%, or take a full rest day if you are unusually sore or fatigued.

Rest is how you show up stronger for the finish.

Days 29–30

THE FINISH — Make It Yours

The final two days show you that you can mix things up and still stay consistent.

  1. 29StairMaster

    30 min progression. 5 min L3-4; 5 min L5; 5 min L6; 5 min L7; 5 min L8; 5 min L2-3.

Stay controlled as the climb builds. You know what works for you now.

  2. 30StairMaster

Pick your favorite. Repeat one easy, steady, or interval StairMaster session from the challenge.

Finish proud, not depleted. The real win is a routine you can keep.

After Day 30

Pick three sessions from the month you actually liked. One easy, one steady, one interval. Rotate them over the next four weeks. Then change one thing at a time: add three to five minutes, or bump the level for a short block. Not both.
